The most misread number in fitness
The "fat-burning zone" printed on treadmill consoles and heart-rate charts is real physiology dressed up as a weight-loss promise, and the gap between the two catches almost everyone out. The physiology is solid: at an easy, conversational effort your muscles do draw the largest share of their fuel from fat. The promise — that this is therefore the intensity that strips off the most body fat — does not follow, and believing it has sent countless people to plod at exactly the pace that burns the fewest calories, convinced they were being clever.

What happens to your fuel as you speed up
Your body burns a blend of two fuels during exercise: fat and carbohydrate (stored as glycogen and circulating as blood glucose). The ratio is not fixed — it slides with intensity. At rest and during very easy movement, fat supplies most of the energy because there is plenty of oxygen to break it down and no rush. As effort climbs, the balance tips towards carbohydrate, which delivers energy faster and with less oxygen per calorie — exactly what a working muscle needs when the pace picks up.
Exercise physiologists formalised this as the crossover concept (Brooks and Mercier, 1994). The crossover point is the intensity at which carbohydrate overtakes fat as the dominant fuel; below it fat leads, above it carbohydrate does, and the higher you push past it the smaller fat's share becomes. The fat-burning zone sits deliberately below that crossover, in the region where fat is still winning the percentage battle. That is the whole basis for the name — it describes the proportion of calories coming from fat during the session, nothing more.
Crucially, a bigger slice of a smaller pie can be less pie. Slow right down and fat might supply 60% of a modest calorie burn; speed up and it might supply only 35% of a much larger one — and 35% of a large number frequently beats 60% of a small one. Percent of fuel and total fat burned move in opposite directions as you speed up, and that single fact is where the fat-burning-zone myth lives.
Worked example: the same person, two efforts
Take a 50-year-old using the classic 220 − age formula. Their estimated maximum heart rate is 170 bpm, so the fat-burning zone — 60–70% of that — runs from 102 to 119 bpm: a brisk walk or easy jog. Now put two 30-minute sessions side by side.
- Easy, in the zone (~110 bpm): burns roughly 200 kcal, of which about half — say 100 kcal — comes from fat.
- Harder, above the zone (~145 bpm): burns roughly 400 kcal, of which about a third — say 130 kcal — comes from fat.
The easy session has the higher fat percentage (50% vs 33%), yet the harder session burns more fat calories (130 vs 100) and twice the total energy. Where the research actually puts peak fat burning
Sports scientists can measure fat burning directly. Using a graded exercise test and indirect calorimetry — analysing the oxygen you breathe in and the carbon dioxide you breathe out — they track how many grams of fat per minute you oxidise at each intensity, and identify the peak, called Fatmax. The often-cited study by Achten, Gleeson and Jeukendrup (2002) found peak fat oxidation in trained cyclists at about 64% of VO2max — roughly 74% of maximum heart rate — with fat burning staying high across a broad band on either side.
Two things jump out. First, the measured peak (about 74% of max heart rate) sits above the 60–70% consumer band: the zone on the chart is a conservative, round-number convention that lands just below where fat burning actually peaks, not on it. Second, and more important, individual variation is enormous. A review of the factors that affect maximal fat oxidation (Journal of the International Society of Sports Nutrition, 2018) reports Fatmax intensities ranging from below 50% to above 70% of VO2max depending on training, diet, sex and testing conditions. Your personal Fatmax could sit well outside any generic band — the only way to know it is a metabolic test, not an equation. Treat the 60–70% zone as a sensible default, not a personal readout.
What actually burns fat over a week
Body fat is lost when you hold a calorie deficit over weeks — burning more energy than you take in — full stop. Which fuel your muscles happened to favour during any one workout does not change this, because your body rebalances its fuel use across the rest of the day. Burn extra carbohydrate in a hard session and you simply burn proportionally more fat afterwards at rest, as glycogen is refilled and the body tops up its energy from fat stores. The 24-hour ledger, not the mid-session mix, is what moves the scale.
Higher intensities have a second, smaller lever: excess post-exercise oxygen consumption, or EPOC — the "afterburn." For a while after a hard effort your metabolism stays elevated as the body restores itself, adding perhaps 6–15% to the session's calorie cost, and a larger slice of that recovery energy comes from fat. It is a real effect but a modest one — worth a mention, not worth planning your training around. The dominant term is always total energy expenditure against total intake.
So if raw calorie burn were the only goal, harder would win. It isn't the only goal — which is exactly where the fat-burning zone earns its place, for a reason that has nothing to do with the fat percentage on the display. What the zone is genuinely good for
The real case for training at 60–70% of your maximum has nothing to do with fuel mix and everything to do with sustainability. This is the intensity you can repeat.
- You can do far more of it. An easy effort you can hold for an hour and recover from by tomorrow lets you accumulate far more total training — and therefore more total calories burned across a week — than a punishing session that leaves you wrecked for three days. Volume you can sustain beats intensity you can't.
- It is kind to joints and motivation. Brisk walking, easy cycling and steady swimming carry a low injury and burnout risk, which matters more than physiology for anyone returning to exercise or carrying extra weight. The best fat-loss workout is the one you will still be doing in six months.
- It builds the aerobic base. This same band is Zone 2 in endurance training, prized for developing the heart, capillaries and mitochondria that make every harder effort more effective later. You are not just burning calories today; you are raising the ceiling for tomorrow.
- It leaves room for hard days. Keeping most sessions genuinely easy is what lets your one or two weekly hard sessions be genuinely hard. The common mistake is the opposite — every workout a medium slog, too taxing to sustain and too gentle to drive adaptation.
Read that way, the fat-burning zone is excellent advice wearing a misleading label. The prescription — go easy, go often — is right. The stated reason — because you burn the most fat there — is wrong. You are burning fat because you are exercising consistently, not because a needle is sitting in a magic band.
Common mistakes
Staying easy to "stay in the fat zone" when you want results faster. If your schedule only allows three 30-minute sessions a week, deliberately capping every one at a stroll to protect a fat percentage is self-defeating — you leave calories on the table. Fit people short on time should spend some of it above the zone.
Reading the console's "fat calories" as gospel. Cardio machines estimate fat calories from generic curves and your entered age and weight, not from your breath. The split is a rough model, not a measurement, and it can't see your actual metabolism.
Assuming fasted cardio in the zone melts more fat.Exercising before breakfast does raise the fat share burned during the session, but studies tracking 24-hour fat balance find little to no advantage for fat loss once the whole day is counted — the body compensates later. Ignoring diet because the workout "burned fat." A single easy session burns a few hundred calories, a fraction of a day's intake and easily erased by a post-workout treat eaten as a reward. The deficit is won across the whole day, on both sides of the ledger.
Chasing a bpm target up hills and in heat. Heart rate climbs with temperature and gradient at the same effort, so holding a fixed number on a hot day or a climb forces an unnaturally slow pace. Cap by the zone in normal conditions; go by feel when the weather or terrain distorts the reading.
When the calculation isn't enough
